Scrolling in bed doesn't help you wind down - it does the opposite. Bedtime phone use is linked to roughly double the odds of not getting enough sleep, and the culprit isn't mainly blue light: a randomised trial found a phone's "night mode" made no difference. The real problem is that you stay awake and engaged. The fix is to put the phone across the room and keep the last hour before bed screen-free.

Limitations & how to read this number
This pooled twenty cross-sectional studies, which means every one of them measured the phone use and the sleep at the same moment. It can show that the two go together; it cannot show which came first, and a child who is already sleeping badly has more waking hours in which to reach for a phone. The people studied were school-age children and adolescents, aged six to nineteen - nobody older. Heterogeneity between the studies was very high.

Limitations & how to read this number
One small randomised trial, in a group of young adults, comparing a phone in night-shift mode with an ordinary phone and with no phone at all. It is the only genuinely randomised evidence on this page, which is why it carries weight out of proportion to its size - but it is still one study of 167 people, and a single trial finding no difference is not the same as a body of evidence establishing there is none. What it supports is narrow and specific: warming the screen colour did not rescue sleep, which points away from blue light being the main mechanism and towards simply being awake and engaged. It says nothing about how much screen use matters overall.

How to actually do it
Put the phone across the room instead of on the nightstand, so checking it means getting out of bed, and keep the last hour before sleep screen-free. If you use it as an alarm, a cheap standalone alarm clock removes the excuse. The goal isn't a filter - it's not being awake and scrolling in the first place.

This is not a general adult population. With the exception of two studies, every study pooled here was conducted in students, so it reaches a little past the school-age group of the headline figure rather than into middle age. The sleep outcome was what people said about their own sleep rather than anything measured, the pooled studies were observational and recorded the phone use and the sleep at the same moment, and the review's own authors close by asking for higher-quality cohort or case-control evidence to be conducted.

The problem isn't (mostly) blue light
The popular story blames blue light from screens for wrecking sleep. But when researchers tested it directly in a randomised trial, iPhone Night Shift mode - which warms the screen colour - made no significant difference to sleep compared with a normal phone or no phone at all. If blue light were the main driver, dimming it should have helped. It didn't.
What actually keeps you awake
The real mechanism is behavioural: the phone keeps you awake and engaged. Scrolling, messaging and video are designed to hold your attention, so you delay sleep (time displacement) and stay mentally aroused when you should be winding down. It's not the light hitting your eyes so much as the activity keeping your brain switched on.
How strong the link is
A meta-analysis of over 125,000 children and teenagers found that bedtime device use was associated with roughly twice the odds of not getting enough sleep. The same pattern shows up in the next age group up: in a separate review of student populations, the heaviest smartphone users reported worse sleep quality by a similar margin. Neither review reaches a general adult population, and it would be wrong to claim it does. Both pooled studies that measured the phone use and the sleep at the same moment, so they cannot show which came first - but the randomised night-light trial and the consistent size of the association point the same way.
Why "night mode" isn't the fix
Because the driver is engagement, not colour temperature, a blue-light filter or night-mode setting doesn't address the cause - it just makes the same sleep-delaying activity look warmer. Blue-light-blocking glasses have the same problem. The thing that works is removing the temptation, not tinting it.

Does this apply to adults, or only to children?
Only as far as the evidence reaches, which is less far than most coverage of this suggests. The larger figure on this page comes from studies of school-age children and adolescents, aged six to nineteen. The second review reaches a little older but was conducted almost entirely in students. Neither describes a general adult population, and this page does not claim they do. The mechanism - that an engaging device keeps you awake and displaces sleep - is not obviously age-specific, but that is reasoning, not evidence, and it is labelled as such here.
So are blue-light glasses and night mode useless?
For sleep, the trial evidence here does not support them. A randomised study comparing a phone in night-shift mode with a normal phone and with no phone at all found no meaningful difference in sleep outcomes. That is one small trial and not the last word, but it points at something the screen-time debate often misses: the problem is more likely to be that you are awake, engaged and not going to sleep than that the light is the wrong colour. A filter changes the colour and leaves the engagement exactly as it was.
